What is my belt pace worth on the flat?
Grade changes the energy cost of running steeply. The table below converts common belt paces at grades from 1% to 10% into the effective flat pace — the outdoor-flat pace that costs your body the same energy, from the running energy-cost curve fitted by Minetti and colleagues (J Appl Physiol, 2002). A 9:00/mi belt session at 4% is doing the work of roughly 7:17/mi flat.

Why do runners set the treadmill to 1%?
Indoors there is no air resistance, so a 0% belt is slightly easier than flat ground outside. In the most-cited study on the topic, Jones and Doust (1996) measured oxygen uptake at treadmill grades of 0%, 1% and higher against outdoor running, and found that a 1% grade reproduces the energy cost of outdoor flat running at typical training and racing speeds. That single finding is why virtually every coach and every treadmill conversion chart treats 1% as “honest flat”.
The practical rule: for easy runs the difference barely matters, but for interval or tempo work at faster than about 7:30/mi, set the belt to 1% and the numbers on this chart describe your real outdoor pace.
How the incline adjustment works
The effective-pace column uses the peer-reviewed energy-cost curve from Minetti et al. (2002), which fits the gross cost of running C(i) — joules per kilogram per metre — to grade i. Flat running costs C(0) = 3.6 J/kg/m; at 5% the curve gives 4.69 J/kg/m, about 30% more. At equal energy cost, the flat-equivalent pace is belt pace × 3.6/C(i).
Be honest about what that number is: a group-level energetic equivalent, fitted from a small sample of trained runners. It does not know your running economy, your strength on hills, or the fact that treadmill belt mechanics differ subtly from overground running. Treat it as a planning tool for comparing sessions — not as a precise physiological prediction. The full derivation and its limits are on the methodology page.

6.32 mph. Divide 60 by the pace in minutes: 60 ÷ 9.5 = 6.32. In metric that is 10.16 km/h, or 5:54 per kilometre.
What pace is 10 km/h on a treadmill?
9:39 per mile, or exactly 6:00 per kilometre. Handy round numbers: 12 km/h is 5:00/km (8:03/mi), 8 km/h is 7:30/km (12:04/mi).
What is 12 mph on a treadmill?
A 5:00 mile — 3:06 per kilometre, or 19.3 km/h. That is serious speed: 12 mph held for the full distance is a 2:11 marathon, and it is faster than most treadmills' default quick-select buttons.
Is treadmill pace the same as outdoor pace?
Not exactly — there is no air resistance indoors. Jones & Doust (1996) found that a 1% grade compensates for that at typical training speeds, which is why the converter defaults to 1%: a belt pace at 1% is the closest treadmill equivalent of your outdoor flat pace.
What treadmill speed should a beginner run at?
Somewhere between 9:39 and 12:04 per mile (10–8 km/h) covers most easy jogging. The right test is conversation, not the number: if you can speak in full sentences, the pace is aerobic regardless of what the belt reads.
Why does my outdoor GPS watch disagree with the treadmill?
Treadmills measure belt revolutions against a calibrated drum length; GPS measures position fixes that bounce around by a few metres each. On a flat outdoor kilometre, 1–2% disagreement is normal and neither instrument is lying — which is exactly why an incline-adjusted effective pace is a better comparison than the raw belt number.
